Did you read Page 4 yet?
If you did, you saw the tempo: 3-1-2-1.
Three seconds down. One second pause at the bottom. Two seconds up. One second squeeze at the top.
That’s not a random formula. That’s seven full seconds of time-under-tension on every single rep.
Compare that to what most women do at the gym:
1 second down. No pause. 1 second up. No squeeze.
Two seconds. Per rep.
The math is brutal: same exercise, same weight, same number of reps, but one woman’s glutes are working 3.5× longer per set than the other’s.
That’s why two women can do the “same workout” and get wildly different results.
Try this on your next hip thrust set:
· 3 seconds lowering the bar.
· 1 second pause when the bar is at your hip crease.
· 2 seconds drive up.
· 1 second squeeze at the top so hard your eyes water.
That’s a rep.

Quick anatomy lesson.
Your glutes are not one muscle. They’re three:
→ Gluteus Maximus: the biggest, the powerful one. Hip thrusts and deadlifts hit it.
→ Gluteus Medius: sits higher on the hip, controls abduction. Cannot be trained by thrusts or hinges. Period.
→ Gluteus Minimus: the deepest of the three. Works with the Medius for hip stability.
Here’s what nobody tells you:
You can do 100 hip thrusts a week for a year, and your Glute Medius will never grow. Because you’re not training it.
The Medius is what creates the upper-outer width. The lifted shape. The “shelf.” Without it, glutes just look fuller in the middle, never sculpted.
This is why most women plateau.
They train one muscle.
They wonder why three never fully appears.
The only direct path to the Medius is the abduction machine (or banded abduction at home). Page 5 of your Glute Edition. Last exercise. 45 reps, rest-pause.
That last exercise isn’t optional. That’s the one that matters most.
